Squats with a medicine ball. Walk, squat with one knee, walk, squat with other knee. Standing squats, trail running will increase fast twitch muscles and strengthen tendons around knees and develop flexibility around the knee area. Swimming with lots of kicking.
Lots of core work to take the pressure off the knees and encourage the bigger muscles to do the work.

Yes I've had my share of smaller wave injuries, in the face, on the legs, you take more chances. Even last week I was working a wall and kicking off the lip and the nose of the board came within inches of my face several times. I've rarely gotten hurt on big waves including hurricanes, Northern Cali, and Costa at 12 ft. Though I've had lots of bad hold downs and very tired muscles from difficult paddle outs in Northern Cali. Thank goodness for underwater training and practicing zen.

ive hurt myself way to many times on small waves broke my nose in 2 places on a stomach high wave when i went for a gnarly cutback in hard off shore wind and the board got air and i went down and i came up and the boards nose just nailed me in the nose. dislocated my knee doing a floater and landed wrong on like a waist high wave, seperated my shoulder on a thigh high wave as the board landed on my shoulder and seperated it.
